How do I go back to the main screen if I’m paused in the game?

you can't, the main screen only appears when you die, win, reload the page, or use an undefined lore related thing that you will understand later

Yeah, you're supposed to just play it through

Yes, but the main reasons you would return to the main menu are to pause the game, which you can do with p, to restart, which you can do by reloading, or to change the settings, which would restart the game anyway.

the reload button is in the top right of the tab if you aren't in full screen

Yes it does help with the gameplay though. Actually, I could do that but it would take me a long time to do it.
